Strength Training for Runners: What to Do and When to Do It

You already know you should be lifting. That was never the problem.

The problem is Wednesday. Tuesday was your quality session, six by a mile at threshold, and your legs are still full of it. Thursday is a medium-long run. Lift heavy today and Thursday is compromised. Wait until Friday and you are lifting the day before your long run, which everyone tells you not to do.

So you skip it. Again. And you tell yourself you will get back to it after the race.

Almost every runner who quits lifting quits right there. Not because they doubt it works. Because there is no obvious slot for it, and every slot they try costs them a run they cared about more. Strength work becomes the first thing to go the moment a week gets tight.

What follows covers what to lift and how little of it you need, then spends most of its length on the question that actually decides whether the habit survives: where the session goes.

The case for lifting, briefly

Three reasons, and only one of them is about getting faster.

Running economy. Heavy strength work improves how much oxygen you burn at a given pace without changing your VO2 max. The mechanism is neuromuscular rather than aerobic: stiffer tendons, more force per stride, less energy leaking out of each ground contact. Reviews of trained distance runners find the effect consistently.

Injury resistance. This is the strongest evidence in the entire field. Lauersen's 2014 meta-analysis pooled 26,610 participants and found strength training cut sports injuries to under a third of the control rate, with overuse injuries roughly halved. Stretching did nothing at all. Overuse is the category that ends seasons.

Durability with age. Aerobic fitness holds up well into your forties and fifties if you keep training. Power and muscle mass do not. Lifting is the only intervention that addresses the part that fades first.

One honest caveat, because the people reading this already know it: the running economy literature is built on small studies, often using subjects who were not well trained to begin with, and the effect sizes move around a lot between papers. The injury finding is far more solid than the performance finding. If you lift for one reason, lift to keep running.

What to lift, and how little you actually need

Two sessions a week. Thirty to forty minutes each. Four to six exercises, heavy, low reps, stopping two to three reps short of failure.

That is the whole prescription, and it is smaller than most runners expect. Most of what gets written about lifting for runners prescribes two or three times this much work, which is a large part of why the habit does not survive a marathon build.

The movements worth your time:

Sets of three to six reps. Three to four working sets on the main lifts, two on the accessories. Heavy enough that six reps would be a genuine struggle. Stop with two or three reps left in the tank on every set of every session. Training to failure buys very little extra adaptation and costs a lot of the recovery you need for running.

Skip the circuits. Skip the high-rep burnout work and anything sold as runner-specific conditioning. You already do conditioning, five or six times a week, and it is called running. The gym exists to give you the one thing running cannot: high force at low volume.

The useful frame here is minimum effective dose. You keep almost all of the benefit from far less work than it feels like you should be doing, and everything you add past that point comes directly out of your running.

How to actually get stronger on two sessions a week

Add a small amount of weight when you complete every prescribed set at the top of the rep range with your two or three reps still in reserve. Not before. On lower body lifts that usually means the smallest jump your gym allows, every second or third week rather than every session.

This will feel absurdly slow if you have lifted before. It is supposed to. You are not trying to add 40kg to your squat this year, you are trying to arrive at your goal race stronger than you left the last one, without having lost a single quality session to gym fatigue. Those are different projects and they progress at different speeds.

When a lift stalls for three sessions running, the answer is almost never to push harder. It is that your running volume has climbed and the recovery is going there instead. Hold the weight, keep the sessions, wait for the down week.

Why the interference effect is mostly about timing

Concurrent training research going back to Hickson in 1980 keeps finding the same thing: doing endurance and resistance work together blunts strength and power adaptation more than it blunts endurance adaptation. Your running is relatively safe. The gym work is what gets eaten.

Two details matter for how you schedule.

Running interferes more than cycling does, and the usual explanation is the eccentric loading and impact. Every stride is a small braking and absorbing action repeated tens of thousands of times, which is mechanically much closer to what a heavy squat asks of the same tissue than an hour of steady pedaling is. That is also why a cyclist can get away with placements a runner cannot, which is worth knowing if you cross-train.

And the size of the effect scales with how much endurance work you do and how close in time it sits to the lifting. This is the part that should change your behavior. Interference is not a fixed tax you pay for being a hybrid athlete. It is largely a function of proximity, and proximity is something you control.

Which is a hopeful finding, not a discouraging one. It means the answer to "does lifting hurt my running" is mostly "it depends where you put it".

When to lift so it does not wreck your running

Ask this in any running forum and you will get two confident, incompatible answers. Everyone is very sure of their position. Both are defensible.

School one: lift on your hard days

Put the strength session on the same day as your quality run, ideally several hours after it. The logic is that you are already wrecked, so you concentrate the damage into one day and leave the easy days genuinely easy. Hard days hard, easy days easy. Your recovery day becomes a real recovery day instead of a mildly taxing one.

School two: lift on your easy days

Put it on an easy run day so your quality sessions are always run on fresh legs. The logic is that quality running is the thing you cannot afford to compromise, and a strength session on a genuinely easy day costs you nothing you were using.

Both are right about something. School one protects your recovery. School two protects your key sessions. You cannot have both at once, and which you pick comes down to which loss frightens you more.

What I would do: school one, if you can tolerate the double. The easy-day approach quietly converts every day of your week into a moderately hard day, and that grey zone is where runners stop adapting and start accumulating. But if you are past forty, or deep in a marathon build, or you find that doubling up wrecks the next two days rather than one, take school two without guilt. The purpose of the rule is to end up with one genuinely easy day somewhere in your week. Get that however you can.

The rules both schools agree on

Never lift heavy within 48 hours before a quality session. Delayed onset soreness peaks somewhere between 24 and 48 hours after the session that caused it. Lift Wednesday and Friday's intervals land in the worst part of that window. Of everything on this page, this is the rule most worth protecting.

If you double up, run first and lift second. The other way round means running on pre-fatigued legs with degraded mechanics, at exactly the moment good form matters most. The interference effect, where endurance work blunts strength adaptation, is also worse when the endurance session comes first and sits close.

Leave as many hours between them as you can. Morning run, evening lift, with a real meal in between, is the version that works. Three hours is workable. Six is better.

Nothing heavy in the 48 hours before a race, and nothing new in race week at all. Novel exercises are how people arrive at a start line sore for no reason whatsoever.

And here is the problem with every rule above

All of them require you to know how recovered you are today.

Not how recovered the plan says you should be by Wednesday of week nine. How recovered you actually are, this Wednesday, after this week, on this sleep, in this block.

That is the part nobody does reliably by feel. Soreness is a poor proxy: you can be sore and completely capable, or feel fine and be sitting in a deep hole. Motivation is worse, because it tracks your mood, the weather, and how work went. And the day you most need to back off is precisely the day accumulated fatigue makes your judgement least trustworthy.

So in practice the rules get applied to the calendar instead of to you. Wednesday is leg day because Wednesday was leg day last week. Then a hard block arrives, or a bad sleep week, or a head cold, and the calendar keeps insisting on Wednesday while your body has moved somewhere else entirely.

What a week actually looks like

Two workable shapes, both built around a Sunday long run.

School one, doubling on hard days

Notice what both shapes protect: 48 hours clear between heavy legs and the next quality effort, and nothing heavy on Saturday. Notice also that both break the moment one thing moves. A club session shifted to Wednesday, a race added on Saturday, a bad night before the Tuesday double, and the structure that made the week safe is gone.

Lifting for runners over 40

Two things change, and they pull against each other.

Strength matters more. The power and muscle you shed from your forties onward is the main reason masters runners slow, more than any decline in aerobic capacity. Lifting moves from useful to load-bearing.

Recovery takes longer. The 48 hour rule stretches closer to 72. A session you would have shrugged off at thirty now turns up in Thursday's run.

The resolution is not less lifting. It is the same two sessions and the same heavy low-rep work, with more care about placement and a real willingness to move the session when the week has already taken a lot. Cut volume, not intensity. Heavy doubles and triples are tolerated well by masters athletes; it is high-rep accumulation work that leaves you flat for days.

Lifting through a marathon block

Marathon volume is what squeezes strength work out of the week. Expect it and plan for it rather than letting it drift.

Off-season and base. Two sessions a week, heavy. This is where you build, and the only time of year worth attempting anything genuinely new.

Build, mileage climbing. Hold two sessions and cut the working sets roughly in half. Two heavy sets instead of four keeps most of the stimulus at about half the recovery cost.

Peak weeks. One session, maintenance only, nothing your body has not seen before.

Race week. Nothing heavy. One short familiar session early in the week is fine. Most people do better with nothing.

The common mistake is not doing too much during the build. It is stopping altogether around week six, losing everything you built, and starting from zero after the race. A sub-optimal session is better than no session, and holding onto strength through a block is far cheaper than rebuilding it twice a year.

Questions you have probably already asked

Should I lift the day before a long run?

Upper body, yes. Heavy legs, no. The long run rewards fresh legs more than any other session and punishes degraded form hardest in its final third. If your week genuinely only leaves that slot, do a pressing and pulling session and put the squats elsewhere.

Will strength training slow me down?

Not at two sessions a week of heavy, low-rep work. The fear is about added bulk, and four to six exercises twice a week does not put meaningful mass on someone running real mileage, because there is no surplus to build it from. What does slow you down is fatigue from lifting too often or too close to your key sessions. That is a placement problem, not a lifting problem.

How many days a week should runners lift?

Two. One session holds most of what you have and beats nothing by a wide margin. Three works off-season and begins competing with your running as soon as the mileage climbs.

Should I lift on hard running days or easy days?

Hard days, if you tolerate the double, so your easy days stay genuinely easy. Easy days if doubling up costs you the following two days instead of one. Either way, keep 48 hours between heavy lower body work and your next quality session.

The part a written plan cannot do

Every rule on this page needs one input a plan does not have: how recovered you are today.

Your watch already measures it.
